Total Finish Time

Transition times (T1: swim-to-bike, T2: bike-to-run) significantly affect total finish time for Sprint and Olympic distances. Include realistic estimates — beginner T1 averages 3–5 min, elite <1 min. Open water swim pace is typically 5–10% slower than your pool pace due to sighting, drafting, and current.

Triathlon Pacing Strategy

Pacing a triathlon requires managing three different physiological systems across sequential disciplines. The most common mistake is over-biking — pushing too hard on the bike so that running performance collapses. Research on Ironman pacing shows that athletes who run within 3% of their predicted run time (based on standalone half-marathon pace) typically bike at 70–75% of FTP. For Olympic distance, the bike should be at ~80–85% FTP. The swim is often paced too aggressively by beginners — a calm, efficient swim saves energy for the bike and run. Aim for a swim RPE of 6–7/10, not 9/10.

Frequently Asked Questions

Sprint: 750m swim / 20km bike / 5km run. Olympic: 1.5km swim / 40km bike / 10km run. Half Ironman (70.3): 1.9km / 90km / 21.1km. Ironman (140.6): 3.8km / 180km / 42.2km. Super Sprint (~250m/6.5km/1.6km) are entry-level races. All World Triathlon and Ironman events follow these standards, though some regional races use slightly varied formats.
Sprint triathlon (750m/20km/5km): Beginner: 1:30–2:00 hours. Intermediate: 1:10–1:30. Competitive: 55 min–1:10. Elite age-grouper: 50–58 minutes. Professional: 48–55 minutes. Key splits approximate breakdown: swim 15–20 min, T1 2–4 min, bike 35–50 min, T2 1–2 min, run 25–40 min. Beginners should primarily aim to finish comfortably and enjoy the experience.
Ironman swim cutoff: typically 2h20m for 3.8km. This requires min pace 3:41/100m. Most recreational competitors target 1:15–1:40 swim (2:00–2:37/100m). Open water is typically 5–10% slower than your pool splits — account for this. A pool pace of 2:00/100m might be 2:10–2:12/100m in open water with a wetsuit adding 5–10 seconds back/100m.
(1) Brick workouts: bike 40–90 min then immediately run 15–30 min, 1–2× per week. (2) Pace the bike conservatively — 70–75% FTP for Ironman, 80–85% for Olympic. Many athletes "give back" 30 min on the run for every 5 min saved on the bike. (3) Build your standalone running aerobic base — most triathletes over-train cycling. (4) Nail nutrition on the bike to have energy for the run.
